Recovery and sleep: half the method happens at night
Two groups of people followed the same calorie deficit for two weeks. One group slept 8.5 hours, the other 5.5. Their weight loss was the same. What happens when you sleep less than seven hours
After one night of four hours, ghrelin — the hunger hormone — rises by a quarter, leptin — the satiety hormone — falls by a fifth, and the next day you eat 300-500 kcal more, choosing sweet and fatty foods: the brain is looking for quick energy. A week of five-hour nights reduces insulin sensitivity by 25% — in healthy young people, to a prediabetic state. Evening cortisol does not fall, water is retained, strength training produces no gains because growth hormone is released during deep sleep, which was missing. Stress: the same cortisol from another angle
Cortisol is not the enemy. In the morning, it should be high — it is what gets you out of bed — and by evening it should fall to a minimum. The problem is when it is always high: working without breaks, sleep deprivation, anxiety, overly long fasting, and hard training on top of it. Then blood sugar stays high without food, fat accumulates around the belly, muscles break down, sleep becomes fragmented, and any diet works at half strength. Circadian rhythms: when you eat matters no less than what you eat
The body lives by its internal clock, and insulin sensitivity is 30-40% lower in the evening than in the morning: the same food at 21:00 causes a greater rise in blood sugar than at 9:00. A late dinner shifts the clock, worsens sleep and its depth, and makes you hungrier the next morning. Hence the method’s rule: dinner before 19, light in the morning, darkness in the evening, and the fasting window — not only about calories, but about synchronizing the clock. 7-8 hours, go to bed at the same time, bedroom at 17-19°, darkness, screens off an hour before sleep, coffee before 14, dinner before 19, magnesium in the evening. This is the foundation; without it, everything else is cosmetic.
Two or three strength-training sessions with a rest day between them. Every 4-6 weeks, take a deload week: half the weight. A hard workout when sleep-deprived is a minus, not a plus. Walking is always allowed.
A fasting window longer than 16 hours with high cortisol raises it even further. With poor sleep, use 12/12-14/10. Salt and water during the break are essential: a lack of them looks like stress.
Walking for 30 minutes, breathing 4-6 times per minute for 5 minutes, one fewer task. Not “relaxing,” but giving the nervous system a safety signal, which it responds to.
Recovery tools: what works according to the evidence
A deload week every 4-6 weeks — progress afterward is greater than without one. Active recovery — walking, light mobility — speeds recovery better than complete rest. Sauna: among Finns who went to the sauna 4-7 times a week, the risk of cardiac death was twice as low as among those who went once a week, in a study of 2300 people over 20 years. Cold: cold water increases noradrenaline 2-3 times and improves mood, but immediately after strength training it interferes with muscle growth. Sleep supplements: there is evidence for magnesium and glycine; low-dose melatonin helps you fall asleep, not stay asleep; “sleep complexes” — no evidence. When you need a doctor, not a protocol
Snoring with breathing pauses — sleep apnea; it can be treated and explains “I sleep 8 hours and feel wrecked.” Insomnia lasting more than a month despite following the right protocol. Waking with a racing heart and sweating — thyroid issues or perimenopause. Fatigue that does not go away after two weeks of normal sleep — ferritin, B12, TSH, vitamin D. Sleep is not only about habits; sometimes it is a lab test.
