Circadian rhythms and food: why the same plate costs more in the evening
The same omelet at 9 a.m. and 9 p.m. is two different omelets for your body. In the evening, the pancreas releases less insulin, and cells respond to it less effectively: the same blood sugar stays higher for longer. Your body is not broken—it is preparing for sleep, not food. Section — sleep: what happens at night.
A clock in every organ
The main clock in the brain is set by light. But the liver, pancreas, adipose tissue, and muscles have their own clocks—and they are set by food. When you eat at 22, the liver thinks it is daytime while the brain thinks it is night. This mismatch has been studied in shift workers: the same diet, but worse weight, blood sugar, and blood pressure. The same happens to those who have dinner at 21-22 every day.

One day by the clock
| Time | What happens | What to do |
|---|---|---|
| 7-8 | cortisol at its peak, insulin is sensitive | light on your face, water with salt, a protein breakfast — if you eat in the morning |
| 12-14 | peak metabolism and sensitivity | the largest meal |
| 14 | caffeine — last one | a cup afterward — half remains in the blood at 22 |
| 17-19 | muscles are strongest | strength training, then dinner |
| 19 | dinner is finished | the pancreas switches to night mode |
| 21 | lights dimmed | melatonin rises |
| 22-23 | bedtime | deep sleep in the first half |
The fasting window is about timing, not just calories
Dinner before 19 and breakfast after 9 make 14 hours during which the liver and pancreas sleep along with the brain. Studies of early time-restricted eating: with the same calories, eating from 8 to 17 versus 12-21 resulted in lower insulin, blood pressure, and appetite. So for weight, it is important not only to have «16 hours», but also which hours they are: an earlier window works better than a later one. The foundation is intermittent fasting.
Light is the main regulator
Half an hour of daylight during the first hour after waking is the strongest signal for the clock, stronger than food. It raises cortisol in the morning, where it belongs, and starts the countdown to evening melatonin. In the evening, the opposite is true: bright light and screens tell the brain «day», and melatonin is delayed by one or two hours. Warm, dim light after 21, and you fall asleep earlier without effort. Protocol — how to fall asleep.
Frequently asked questions
I work until 21 and have dinner at 22—what should I do?
Move the largest meal to lunch, keep dinner light—protein and vegetables, without fat or a large volume. And make the window run from dinner to breakfast; let breakfast be at 11.
Is breakfast essential for the rhythm?
No. Morning light is more important than breakfast. If breakfast is at 10-11, the clock is fine, provided dinner is early.
Shift work—is the method possible?
Yes, with one adjustment: eat during your «day» according to your shift schedule; light and darkness are controlled artificially, and have dinner 3 hours before sleep at any time of day.
