Breathing and the vagus nerve: the brake activated by exhalation
The nervous system has a gas pedal and a brake. The gas pedal turns on by itself — because of email, traffic, lack of sleep. The brake — the vagus nerve — is harder to activate, and the only direct access to it from conscious control is breathing, more precisely, exhalation. Five minutes of slow exhalation lowers heart rate, blood pressure, and cortisol here and now. This is not meditation; it is physiology. Section — stress and the nervous system.
How it works
When you inhale, the heart speeds up; when you exhale, it slows down: that is how the vagus nerve works. A long exhalation is a long signal to “slow down,” and within a minute the nervous system switches from fight mode to recovery mode. A rate of 4-6 breaths per minute is resonant: heart-rate variability is at its maximum, and this has been confirmed by dozens of studies. Normal breathing is 12-16 per minute; under stress — 20.
Three protocols
| Protocol | How | When |
|---|---|---|
| 4-6 per minute | inhale for 4 sec, exhale for 6-8 sec, 5 minutes | before sleep, after a workout, before a difficult conversation |
| 4-7-8 | inhale for 4, hold for 7, exhale for 8, 4 cycles | to fall asleep, if you wake up at night |
| Physiological sigh | two consecutive nasal inhales, a long exhale through the mouth, 1-3 times | instantly: food craving, flash of irritation |

Where to apply this in the method
A craving for sweets at 16:00 is often not hunger but stress; three physiological sighs and a glass of water with salt relieve the craving for most people within two minutes. Before sleep — 5 minutes at 4-6 per minute instead of scrolling on your phone. After strength training — 3 minutes to restore the brake and begin recovery. Waking up at 3 a.m. — 4-7-8 instead of checking the clock. About cortisol — the cortisol rhythm; about heart rate — heart-rate variability.
Mistakes
- Breathing deeply and quickly — hyperventilation, dizziness
- An inhalation longer than the exhalation — that is the gas pedal, not the brake
- Expecting an effect on the first try when anxious — you need 5 minutes
- Breathing in through the mouth
- Calling it “esoteric” and not trying it
Frequently asked questions
How long does it take to work?
Heart rate decreases within 1-2 minutes; a feeling of calm comes within 5. Practicing regularly for two weeks makes it easier for the nervous system to switch overall.
Are apps necessary?
No. Count silently to yourself or breathe along with a second hand. An app is a convenience.
Is cold water on the face the same thing?
Yes, this is the diving reflex — also involving the vagus nerve. Washing your face with cold water and exhaling slowly works quickly.
