Overtraining or burnout: how to tell the difference and what to do
Workouts have stopped giving you energy and started taking it away. Your strength has not increased for the third week, your sleep is broken, and everything irritates you. The first thought is — «I am not trying hard enough, I need to do more». This is the worst thought possible: both with overtraining and with burnout, «more» leads into a pit. The question is what the cause is, because the treatment is different. Section — stress and the nervous system.
Differences
| Overtraining | Burnout |
|---|---|
| Cause | load exceeds recovery |
| Resting heart rate | increased by 5-10 |
| Strength | declines for 3+ workouts in a row |
| Sleep | broken, awakenings |
| Mood | irritability, apathy toward the gym |
| Colds | frequent |
| Does taking time off from the gym help | yes, within 1-2 weeks |
| What to do | deload week, sleep |
Overtraining: deloading works
Your body does not have time to recover between workouts: they are too frequent, too intense, with too little sleep and food. The signs in the table appear over 2-3 weeks. The treatment is simple: a week at half the weight or complete rest with walking, 8 hours of sleep, calories at the recommended level, and salt. After 1-2 weeks, your heart rate returns to normal and strength comes back. After that, deload every 4-6 weeks to prevent a recurrence. Deload week, heart rate as an indicator.
Burnout: training does not cure it
Cortisol stays high for months not because of weights but because of life. A hard workout on top of that is additional stress, and the body responds: sleep gets worse, weight stalls, and colds appear. Taking time off from the gym does not help because the gym is not the cause. What helps: reduce the load everywhere you can — one fewer task, one evening without obligations; walking instead of strength training for 2-4 weeks; make sleep a priority; a 12/12 window; breathing exercises. Return to strength training when you want to, not because you «have to». If apathy lasts longer than a month, see a doctor: thyroid problems, iron deficiency, and depression can masquerade as burnout.
What to do
Morning heart rate for 3 days
Increased by 5-10 — overtraining is likely. Normally, when you feel unwell, look at your life.
Deload week
Half the weight, walking, sleep. If it gets better — overtraining. If not — burnout.
With burnout — reduce everything
Not only at the gym. One fewer obligation. Walking. A 12/12 window.
Tests if it lasts longer than a month
TSH, ferritin, vitamin D, B12. Fatigue often has a measurable cause.
Frequently asked questions
Can you «boost your energy» with a workout during burnout?
Walking and light movement — yes. Heavy strength training or intervals — no, that means more cortisol.
How can you prevent overtraining?
A rest day between strength workouts, deloading every 4-6 weeks, morning heart rate, 7-8 hours of sleep. Progress happens during rest, not in the gym.
How long does it take to recover from burnout?
Weeks to months, depending on the severity. A sign of progress is that you want to train again, not that «willpower forced you».
