Sleep stages and fat: why it matters what time you go to bed
Ten people followed the same calorie deficit for two weeks. Half slept 8.5 hours, half — 5.5. They lost the same amount of weight — three kilograms each. But those who were sleep-deprived lost 55% less fat and 60% more muscle. The same number on the scale, two different bodies. The difference was not in the food, but in what happened at night. Section — sleep: what happens at night.
How the night works
Sleep runs in 90-minute cycles, 4-5 per night. Each includes light sleep, deep slow-wave sleep, and rapid eye movement sleep. But the proportions change: the first cycles contain more deep sleep, the later ones more REM sleep. Deep sleep means growth hormone, muscle and tissue repair, and clearing the brain of the day’s waste products. During REM sleep, memory and emotions are processed, and the brain uses almost as much energy as it does during the day.

Why going to bed after midnight means loss
Deep sleep is tied to the first half of the night and to the circadian clock, not to the “first hours after falling asleep.” Go to bed at one — you will get less deep sleep, even if you sleep until nine. Growth hormone, released during deep sleep, is responsible for repairing muscles after strength training and for using fat at night. If you do not get enough deep sleep, your muscles do not recover and your fat stores are not tapped. Hence the rule: go to bed by 23, not “8 hours whenever possible.” How to fall asleep on time — fall-asleep protocol.
What steals deep sleep
| What | Why | Replacement |
|---|---|---|
| Alcohol | you fall asleep quickly, but deep sleep is disrupted in the second half | nothing; herbal tea |
| Late dinner | digestion and high blood sugar interfere with deep sleep | dinner by 19 |
| Coffee after 14 | caffeine reduces the proportion of deep sleep even if you fall asleep | coffee by 14 |
| Bedroom heat | the body needs to cool by 1° for deep sleep | 17-19° |
| Heavy training late in the evening | cortisol and temperature | strength training by 19 |
| Light and screens | melatonin does not rise, and sleep remains shallow | darkness for an hour |
What this means for the method
If you are losing weight on 6 hours of sleep, you are losing muscle. The scale is happy, but your body is not: energy expenditure drops, and the next plateau comes sooner. Sleeping 7-8 hours and going to bed by 23 is the condition under which a calorie deficit comes from fat. It is cheaper than any supplement and more important than any workout. Hunger hormones — hunger hormones and sleep; what muscle does — muscles and energy expenditure.
Frequently asked questions
I am a “night owl,” I go to bed at 2 and get up at 10 — is that normal?
Some deep sleep is lost anyway: it is tied to nighttime hours. Shift your bedtime 30 minutes earlier each week; morning light will adjust your clock within a month.
My tracker shows little deep sleep — should I believe it?
Trackers estimate sleep stages from heart rate and movement with a large margin of error. Pay attention to how you feel in the morning and to the trend, not the numbers.
How much deep sleep is normal?
15-25% of the night, 1-2 hours. Most of it occurs in the first two cycles.
