Active recovery: why walking repairs better than the couch
The day after a hard strength workout: your legs feel like jelly, and the stairs are a challenge. The instinct is to lie down. The data says: get up and walk — 20-40 minutes of light movement sends blood through the muscles, clears metabolic byproducts, and relieves soreness faster than the couch. Muscle repairs itself not at rest, but through blood flow. Section — recovery tools.
What it is and what it is not
Active recovery is exercise at an intensity where you can talk comfortably: walking, slow cycling, easy swimming, mobility and stretching, light yoga. Not active recovery: “light” strength training, intervals, running at a steady pace, or any workout that leaves you tired. There is one criterion — you have more energy afterward than before.
A method-based rest day
| What | How much | Why |
|---|---|---|
| Walking | 30-45 minutes | blood flow, soreness, lower cortisol |
| Joint mobility | 10-15 minutes | range of motion for the next strength workout |
| Stretching worked muscles | 5-10 minutes, gently | do not “stretch through pain” |
| Sleep | 7-8 hours | the main repair |
| Protein | as needed, 1,6 g/kg | muscle is built today, not during the workout |
| Salt and water | as needed | soreness is worse when dehydrated |
Soreness: what the evidence says helps
Pain after 24-48 hours comes from microdamage and inflammation; it is a normal part of growth. Relief comes from: light movement, sleep, protein, heat (a shower, sauna every other day), and moderate massage. They do not help: stretching “through pain,” painkillers (they interfere with recovery), or complete rest. Soreness lasting longer than 3-4 days, or pain in a joint rather than a muscle, is not soreness: recovery and muscle pain, sauna and cold.
Rest-day mistakes
- Lying down all day — soreness lasts longer
- “Light” strength training is not rest
- “Fasting because you are not training” — protein is needed today especially
- An ice bath after strength training — interferes with growth
- Stretching until it hurts
Frequently asked questions
How many rest days between strength workouts?
One — with 3 full-body workouts. Two — if recovery is slow or after 45. On these days — walk.
Can you train with soreness?
Different muscles — yes. The same muscles — if the pain is moderate and goes away after warming up. Severe pain — another day of walking.
Foam roller?
It feels good and helps a little with the sensation, but has little effect on recovery. It does not cause harm.
