Program: three days for the whole body — a ready-made 12-week plan
Monday, Wednesday, Friday. Forty minutes. Five movements. After twelve weeks — twice the strength, a smaller waist, different posture. This is not a “beginner program”; it is a program you can live with for years, changing only the weights. Section — programs.

Why the same workout
A muscle grows from repeating a stimulus with progression, not from variety. The same movements three times a week — technique develops quickly, progression is visible, and the protein-synthesis window is open almost all the time. “Boring” — yes, for the first two weeks. Then it never feels boring: every workout brings another kilogram, and that is more addictive than any variety. The frequency rationale — sets, reps, and rest.

How to do it
Warm-up 8 minutes: walking, joint mobility, a warm-up set. Rest 2 minutes between sets using a timer. Log: the weight and reps of every set. One day between workouts; walk for 30 minutes on that day. Protein 1.6 g/kg every day, not only on training days. Warm-up — warm-up and mobility, technique — basic movement technique.
What to expect
Weeks 1-2: soreness, it feels “strange,” the weights seem ridiculous. Weeks 3-4: soreness fades, strength becomes noticeable. Weeks 6-8: posture, firmness, clothes fit differently. Week 12: twice the strength, waist minus 3-6 cm with stable body weight — recomposition. After that — the same cycle with new weights while the dumbbells are sufficient; then the gym. Dumbbells at home — dumbbell program.
Mistakes
- Adding a sixth-to-eighth exercise “for abs and arms”
- Skipping Monday and “starting next week”
- Changing the program in week 4
- Not recording the weights
- Training two days in a row to “make up for it”
Frequently asked questions
Twice a week instead of three?
It works, but one-third slower. Two sessions consistently are better than three with missed workouts.
Missed a workout — what to do?
The next workout is according to the schedule, not to “catch up.” One missed session changes nothing; two in a row are a signal to reconsider the timing.
When should you change the program?
Do not change the program — change the weights. After 12 weeks — a deload and a movement variation (goblet → barbell, lunge → Bulgarian split squat), a range of 6-8 for the block.
