Dumbbells at home: a year-long program with two adjustable dumbbells
Two adjustable dumbbells, a mat, and a chair make a year-long program, not a «until I sign up at a gym» solution. All five basic movements are done with dumbbells, progression is in 1 kg increments, and for the first 10-12 months the gym adds nothing but the commute. Section — programs.
What to buy
Two adjustable dumbbells with plates: handles weighing 1-2 kg and a set of plates up to 10-12 kg for each one. A 0.5-1 kg increment is the progression itself. Fixed 3 and 5 kg dumbbells are a dead end after a month. Resistance bands are an addition for rows and warm-ups, not a replacement. A chair and a mat — that’s all. The budget is about the cost of one month at a gym.

Program and progression
The setup is the same as at the gym: full body three times a week, 3×8-12, plus one rep per week; once you reach 12, add a kilogram and return to 8. The complete program — three days for the whole body. When the dumbbells are no longer enough: when the Romanian deadlift with two 12 kg dumbbells becomes easy for 12 reps, switch to one leg; for squats, put two dumbbells on your shoulders; for the press, do push-ups with a dumbbell on your back. Another 3-4 months. Then — the gym or a 16-24 kg kettlebell.
Mistakes
- Fixed 2-3 kg dumbbells
- Squatting without weight «since you’re at home» — you need weight
- Rows with a rounded back — check yourself in a side-view mirror
- Training every day «since it’s convenient»
- Not keeping a log — at home, a log is even more important
Frequently asked questions
Downstairs neighbors?
Don’t drop the dumbbells; use a thick mat. There are no jumps in the program.
Dumbbells or a kettlebell?
Dumbbells offer more precise progression and cover all movements. A kettlebell is more compact and is better for swings. Ideally, use both, but start with dumbbells.
Will 12 kg be enough for glutes?
For a year — yes, with Bulgarian split squats and single-leg Romanian deadlifts. Then the gym.
