Sets, reps, and rest: the numbers that determine results
Three sets of ten — a number everyone knows and almost no one understands. Why three, why ten, why not five sets of twenty? The answer lies in physiology: muscle grows from tension and volume, and there is a range where they meet. Section — strength fundamentals.

Why 6-12 and «last two hard»
Muscle grows when all its fibers work, while the strongest ones are recruited only under serious load — during the last hard reps of a set. Twenty easy reps do not wake them up. Three hard reps do, but the volume is too low. 6-12 with a weight that makes the last two reps challenging — where tension and volume meet. Leave 1-2 reps in reserve rather than training to failure: the growth is the same, while recovery is better. Progression within the range — progressive overload.

Rest: why 30 seconds steals results
Fitness mythology: «shorter rest means you burn more». The truth: in 30 seconds, the muscle’s energy supply does not recover, the next set is weaker, the amount of work is lower, and growth is lower — this has been shown in direct comparisons. 2-3 minutes for compound exercises, 1.5-2 for isolation exercises. Strength training is not cardio; heart rate is not the goal here. Fat is burned by the muscle you build — 24 hours a day, not by 40 minutes of breathlessness.
Tempo and volume
Lower under control for 2-3 seconds — this is half the stimulus: the muscle is strongest in the eccentric phase. Lift at a normal pace, without jerking. Weekly volume per muscle — 10-15 working sets for a beginner; training the whole body three times a week with 3-4 sets per movement provides this. More is not better: recovery cannot keep up. Warm up beforehand — warm-up.

Should you count rest seconds or go «by feel»?
Use a timer. By feel, it is always less than you need.
More sets — more growth?
Up to 10-15 per muscle per week — yes. Beyond that — no, recovery is the limiting factor.
Change the range?
Every 8-12 weeks: a block of 6-8, then a block of 10-12. Not every workout.
