Swing: the only movement you need to learn
A swing is not a squat and not a lift with the arms. It is a hip strike forward: feet wider than shoulder-width, kettlebell back between the legs, hips back, back straight — then explosive hip extension that sends the kettlebell to chest height; the arms only hold it. At the top, stand upright with the glutes squeezed. On the way down, the kettlebell falls on its own, hips back. The mistake that injures the back: lifting the kettlebell with the back and arms instead of the hips. During the first two weeks, do 10 swings with 8-12 kg in front of a mirror, viewed from the side. One-month program and comparison with dumbbells
Three times a week: 8-minute warm-up, four movements from the table, 2 minutes of rest, and a log. Progress by adding repetitions to the upper end, then use a heavier kettlebell. Plus once a week — 10 minutes of interval swings: 20 sec / 40 sec rest; cardio and glutes at once.
