Fiber without grains: 30 grams from vegetables, seeds, and berries
The argument “but what about fiber?” comes up at every meeting with people who still eat porridge. The answer in grams: 100 g of oatmeal contains 10, while 300 g of broccoli contains just as much, plus potassium, vitamin C, and not a gram of sugar load. Two types, both needed
Soluble fiber — flax, chia, avocado, psyllium, berries — absorbs water, becomes a gel, softens stool, and feeds bacteria that produce butyric acid. Insoluble fiber — cabbage, greens, vegetable skins, nuts — provides bulk and a “brush.” Insoluble fiber without water means a blockage; soluble fiber alone is gentle but provides little bulk. A 30-gram day
Breakfast: an omelet with spinach and half an avocado, a spoonful of flax in yogurt — 10 g. Lunch: a 300 g salad with olive oil, broccoli with fish — 8 g. Dinner: meat with stewed zucchini and sauerkraut — 5 g. There is no snack, but a handful of raspberries or almonds with any meal adds 4–6. Total: 28–30 g, with net carbs under 30. About salad — a 300-gram salad, about seeds — flax and chia seeds, about avocado — avocado every day.
How to introduce it without bloating
Increase fiber gradually rather than adding it all at once. Add vegetables in 50–100 g increments over three days until reaching 400–500 g. Increase flax from a teaspoon to two tablespoons over a week. Start psyllium with half a teaspoon, always in a glass of water, followed by another glass. During the first two weeks, eat cabbage and broccoli only cooked. And water: 2–3 liters with salt, otherwise any fiber will cause constipation. If you still feel bloated — bloating.

Is psyllium “chemicals”?
It is the husk of psyllium seeds, pure soluble fiber. A teaspoon in water is a useful daily tool if you do not get enough vegetables.
Is bran allowed?
Oat and wheat bran are grains, and they contain carbohydrates and gluten. In the method, flax and psyllium take their place.
Do you need to count fiber every day?
No. Count your usual day once, see where you are falling short, and add what is needed. Then it becomes a habit.
