Bones and muscles after 45: what you can't regain if you let it go
There are things that can no longer be fixed at 55 if you miss the window at 45-52. Bone density is one of them. Why bones deteriorate
Estrogen inhibited the cells that break down bone. When it is absent, breakdown outpaces building. Bone responds to only one thing — load: when a muscle pulls on it with force, it becomes denser. Swimming and cycling do not help bones: there is no impact or axial loading. Walking is the minimum. Barbell squats, deadlifts, step-ups, jumps with healthy knees — that is what really works. This has been confirmed: heavy strength-training programs in postmenopausal women not only stopped bone loss but also restored density.
Why Muscles Are Lost
After 40, muscles become less responsive to protein and respond less effectively to exercise. A serving of protein that triggered synthesis at 30 no longer does so — 30-40 g per meal is needed. A workout that promoted growth at 30 now only maintains it. Every kilogram of muscle lost means 30-50 kcal less energy expenditure per day and less protection for the joints and bones. Four movements that support the skeleton
Squat — hips, pelvis, lower back. Deadlift — the entire posterior chain and spine. Standing or lying press — shoulders, arms, thoracic spine. Step-up with dumbbells — thigh and balance, protection against falls. Use a weight with which the last two repetitions are difficult.
