Recovery: sleep, rest between workouts, and muscle soreness
Training is a signal; growth happens afterward. Muscle protein synthesis is elevated for 24-48 hours after exercise, and it is during this time that the outcome is determined: protein, sleep, and rest for the same muscle group. Soreness a day or two later is normal during the first few sessions and almost disappears by the third workout. What happens to the muscle after training
Exercise causes microdamage in the muscle fibers, and the body responds by rebuilding them “with a surplus” — this is how the muscle becomes stronger. This process takes one to two days, requires protein as building material and sleep as the time when recovery hormones work at full strength. If you load the same muscle before the process is complete, the new signal is applied to an unfinished construction site: fatigue builds up, but there is no growth.
The practical conclusion is that three things after training are more important than the workout itself: protein within 2-3 hours, 48 hours without loading the same muscle group, and 7-8 hours of sleep. Muscle soreness: what’s normal and what isn’t
Soreness 24-48 hours after an unfamiliar workout is delayed-onset muscle soreness, a normal reaction to a new movement. It is dull, "all over the muscle," gets worse with movement and stretching, lasts two or three days, and almost never returns after the second or third workout of the same kind. It is not treated with rest: light walking and mobility get the blood flowing and relieve it faster than the couch. Painkillers are not needed.
Another kind of pain is sharp, in a specific spot, in a joint, or near a tendon; it appears during movement, not a day later. Sleep: where growth really happens
Growth hormone is released mainly during deep sleep in the first half of the night; testosterone is too. A night shorter than six hours lowers both and additionally raises cortisol and the hunger hormone— the next day, you crave sweets and have no energy for a workout. Studies on athletes show that sleep deprivation reduces strength and movement accuracy faster than missing a workout.

Overtraining in a beginner: what it looks like
For a beginner training at home, it doesn’t look the same as it does for an athlete, but it happens—usually in the second or third week of enthusiasm: five workouts in a row, cardio on top, and “eat less.” Signs: less energy all day after a workout, poorer sleep, cravings for sweets, muscle soreness that doesn’t go away, low mood, and colds. All of this at once isn’t about willpower—it’s about rest.
The solution isn’t to “pull yourself together,” but to remove one training day, start eating until full again, and sleep.
