Workouts for Knee Pain: What You Can and Can't Do
When your knee hurts, you want to leave it alone. After a month of rest, the quadriceps muscle weakens by 10-15%, and the joint it supported hurts more. The right amount of exercise for knee osteoarthritis reduces pain more than painkillers — this is stated in clinical guidelines. What supports the knee
The quadriceps muscle is at the front; it absorbs impact with every step and descent. The glutes are at the back and sides; they keep the knee from collapsing inward. When both are weak — which is normal in sedentary people — the load goes into the joint. The goal of the program is to restore both without loading the joint itself: a shortened range of motion, a slow pace, and weight only when the pain has gone away.

Rule of Three Questions
Does it hurt during the exercise — no more than 3 out of 10? Is it no worse the next day than before? Is it easier, not harder, after two weeks? Three “yes” answers mean the exercise is right for you. One “no” means a shorter range of motion, a slower pace, or fewer repetitions. Not allowed while it hurts

What else helps
Weight — every kilogram means four less on the knee: knees and excess weight. Wear cushioned shoes for walking — not flat-soled sneakers. Use heat before training and cold afterward if there is swelling. Sleep 7-8 hours — cartilage recovery takes place at night. Protein 1,6 g per kg — muscle needs something to grow from.

Crackling during extension — should I stop?
Without pain — no, that is gas in the joint fluid. With pain or locking — use a shorter range of motion, and see a doctor if it does not go away within two weeks.
Knee brace during training?
With instability — it is okay. Constantly — no: the muscle needs to learn to provide support on its own.
Swimming instead of everything?
Swimming reduces the load and is beneficial, but the muscles needed for walking and stairs are built on land. Swimming is an addition, not a replacement for bridges and chair squats.
