Movement in the method: the third pillar, not the main one
In Анастасии’s method, movement is the third pillar, not the first. Food determines weight and well-being; workouts do what food cannot: preserve and build muscle, support posture and the back, and provide steady energy and sleep. So this is not “an hour of cardio to burn calories,” but 20-45 minutes at home two to four times a week, with an emphasis on strength and mobility. Below: why movement matters in the method, how much you need, where to start, and how it fits together with the eating window and the plate.

Why workouts are the third pillar, not the main one
An hour of running burns 500-600 kcal—the same as one sandwich with a latte. Competing with food through movement is pointless, and nobody does that in the method: weight is regulated by the plate and the window, not by “working it off.” This removes fitness’s main trap—working out so you “can eat,” then overeating after a workout.
But there is something food cannot do. Without exercise, the body loses muscle—by various estimates, 3-8% per decade after thirty, and when losing weight without strength training, some of the weight lost is also muscle. Harvard Health explicitly writes: intermittent fasting requires strength training and sufficient protein, otherwise not only fat is lost. Muscles mean good posture, a back without pain, metabolism that does not slow down, and a body that looks toned, not simply “smaller.” How this works overall—in the description of the method.
How much movement is actually needed
The benchmark on which the method is based aligns with WHO recommendations: about 150 minutes of moderate activity per week plus strength training for the major muscle groups twice a week. In practical terms, that means 2-4 workouts of 20-45 minutes at home and walking on the other days. More is possible, but it is not necessary for results; less — and your muscles will not grow.
Programs based on the method are tailored to the location — home, gym, outdoors — to a workout duration of 20 to 60 minutes and to one to six days per week. The home program is designed for a mat and a chair: dumbbells and a gym are not required. What each type of movement provides
| Type | How much | What it does | What it doesn't do |
|---|---|---|---|
| Walking | 30-60 min per day, 7-10 thousand steps | calorie expenditure without fatigue, sleep, mood, blood sugar after meals | doesn't build muscle |
| Strength training at home | 2-3 times × 20-45 min | muscles, posture, back, metabolism | doesn't "burn" — and shouldn't |
| Mobility and stretching | 10-15 min, can be done daily | joints, back after a sedentary day, recovery | doesn't replace strength training |
| Moderate cardio | 1-2 times × 20-30 min | heart, endurance | not needed for hours or "until you sweat" |
| Intervals | not before week 3, once | time savings | hard during adaptation to the eating window |
Use protein in moderation if you work out, always carefully reading the ingredients and monitoring the amount of carbohydrates it contains.
Where to start if you haven't trained in a long time
Not with workouts. During the first two weeks on the method, focus on food and salt: the body switches to fat for fuel, and adding a training load at this point means doubling the fatigue. Walking — yes, from the first day. Strength training — from the third week, when your energy levels stabilize. Why this is so and what happens week by week — the first month on the method.
After that, 20 minutes twice a week, at home, using your own body weight: squats to a chair, push-ups against a wall or table, a plank, towel rows, and a glute bridge. After three to four weeks, increase to 30 minutes and three times a week. The beginner's program is structured exactly this way: posture, back, and core during the first weeks, followed by strength. The main criterion is that the workout should not “kill” you: you should have more energy afterward, not less.
How to fit workouts into your day using the method
Morning, before the first meal
Light and moderate exercise on an empty stomach is fine. 20-30 minutes at home, then water with salt and the first meal an hour later.
Daytime, between lunch and dinner
The best time for heavy strength training: you have energy from lunch and protein from dinner afterward. How such a day is structured — “one day according to the method.”
Evening, after dinner
It works with a substantial dinner, but no later than 2-3 hours before bed: a late workout makes it harder to fall asleep.
Days without workouts
Walk for 30-60 minutes. This is not “rest from exercise,” but half of all the benefits of movement.
Training and food: two rules
First — protein. Someone who trains needs the upper end of the guideline from the method: 100-130 g of protein-rich food per meal, 300-400 g of meat, fish or eggs per day. Protein after training — within 2-3 hours, not in a “30-minute window”: that is an outdated notion. How much and how to distribute it — protein on a low-carb diet.
Second — do not eat “for the workout”. Neither a bar beforehand nor a “well-deserved” dessert afterward. A workout does not open a window or cancel the plate. If you feel hungry after the session — have a regular meal according to the plate rule, just earlier. Salt before the workout and mineral water afterward are essential: sodium is lost through sweat, and dizziness during a workout is almost always due to it. More details — salt, water and electrolytes.
What movement in the method provides
Muscles remain
When losing weight without strength training, muscle is lost too. With strength training, only fat is lost, and the body looks toned.
Steady energy
Strength training improves insulin sensitivity: blood sugar after meals is lower, and there are fewer daytime crashes.
Deeper sleep
Regular exercise is one of the most reliable ways to improve falling asleep, if the workout is not late in the evening.
Back and posture
The first programs using the method are specifically about this: core, back, hips. Pain after a day of sitting goes away earlier than the weight.
Common mistakes
- Starting to train in the first week of the method—and combining adaptation with fatigue
- Cardio for an hour “to burn calories” instead of 30 minutes of strength training
- Eating “for the workout”: a bar before, dessert after
- Training every day without walking days—muscles need 48 hours
- Cutting protein and fats and wondering why you have no energy
- Quitting after the first week because “everything hurts”—this is normal the first two times
Frequently Asked Questions
Can you lose weight using the method without training at all?
Weight loss—yes, food will take care of that. But without strength training, some of the weight will be muscle, and your body will be «smaller» but not toned. At a minimum, walk every day and do two 20-minute strength workouts at home per week.
Do you need a gym?
No. Home programs are designed for a mat and a chair. The gym is an option for those who enjoy it, not a requirement.
How many times a week is optimal?
Three 30-minute strength workouts and walking on the other days cover everything you need for health and fitness. More is optional.
What should you do if you feel very hungry after a workout?
Eat a regular plate according to the rule, just earlier. This is not a setback. If your hunger is «ravenous», the workout was too difficult for your current stage or you did not get enough salt.
