Protein around the workout: the daily total matters more than the “post-workout window”
A shaker in the changing room, “before the window closes” — a ritual that outlived the science. Muscle protein synthesis remains elevated for 24-48 hours after strength training, not 30 minutes; the muscle needs protein throughout this period, not one portion grabbed on the go. This changes everything: the daily total and distribution matter, not the stopwatch. Section — strength and nutrition.

Why a threshold per meal?
Muscle protein synthesis is triggered by leucine — an amino acid needed in an amount of 2,5-3 g at a time, equivalent to 30-40 g of complete protein: 150-200 g of meat or fish, 5 eggs, or 200 g of cottage cheese. 15 g does not trigger it. 100 g at once triggers it only once; the rest is used for energy. Hence three to four meals of 30-40 g, rather than “all the protein at dinner.” After 45, the threshold is higher — closer to 40.
Sources: where to get 30 g of protein
| Food | Serving for 30 g of protein | Note |
|---|---|---|
| Chicken, turkey | 130-150 g | lean |
| Beef, pork | 150 g | plus iron and creatine |
| Fish | 150 g | oily — plus omega-3 |
| Eggs | 5 eggs | plus choline |
| Cottage cheese 5-9% | 200 g | casein — slow-digesting, good for dinner |
| Hard cheese | 100 g | plus fats and calcium |
| Whey isolate | 35 g of powder | when food is not enough |
Around the workout according to the method
Training after eating: have a meal with protein 1-2 hours beforehand, then eat your next regular meal afterward. Training at the end of a fasting window: make your first meal afterward contain 30-40 g of protein, within an hour or two, not “immediately.” Protein powder is food in powdered form, not a supplement: you need it if you cannot reach 1,6 g/kg from food, and do not need it if you can. BCAAs are useless with complete protein. Fasted or fed — training fasted or after eating. Protein basics — protein on a low-carbohydrate diet.
Mistakes
- 60 g of protein per day with three strength sessions
- All protein at dinner
- Protein powder instead of food three times a day
- Cutting protein during a calorie deficit — muscle is lost
- Fearing “excess protein for the kidneys” — 2 g/kg is safe for healthy people
Frequently asked questions
Casein at night?
Cottage cheese at dinner is slow-digesting protein for 6-8 hours and helps overnight synthesis. Powdered casein is not necessary.
Plant protein?
You can, but it contains less leucine and is absorbed less efficiently: make portions 30-40% larger and combine sources. For muscle growth, animal protein is more effective.
Protein and fasting — a conflict?
No, if there are three meals of 30-40 g within the window. With a 6-hour window, have three meals 2-3 hours apart.
