How to measure body fat percentage at home: tape measure, caliper, smart scales
Smart scales showed 31% body fat in the morning and 27% after a workout in the evening. You did not burn 4% in one day — you lost water, and bioimpedance measures precisely that. No home method gives an exact number, but each shows a direction if you measure under the same conditions. Section — scales, tape measure, and photos.
Methods
| Method | How it works | Accuracy | Conditions |
|---|---|---|---|
| Bioimpedance (smart scales) | current passes through the body; water conducts it, fat does not | ±5% | morning, after using the bathroom, before food and water, barefoot |
| Caliper | pinching a skin fold at 3-7 points | ±3% in experienced hands | the same person measures, the same points |
| Tape measure + U.S. Navy formula | neck, waist, hips, height | ±3-4% | morning, tape horizontal, without pulling in your stomach |
| DEXA | low-dose X-ray, fat/muscle/bone by region | ±1-2% | clinic, once every six months |
| Hydrostatic weighing | body density in water | ±2% | laboratory, rarely |
Tape-measure formula: free and sufficient
Three measurements: neck below the larynx, waist at its narrowest point, hips at their widest point. U.S. Navy formula for women: 163,205 × log10(waist + hips − neck) − 97,684 × log10(height) − 78,387 — everything in centimeters. There are dozens of online calculators. The margin of error is ±3-4%, but under the same conditions, the monthly trend is reliable. This is the only method that costs nothing and does not depend on water.

What to do with the number
There is nothing to do except record the result and compare it three months later using the same method. 31% in March and 27% in June is progress, even if the absolute figures are off by 3%. Different methods cannot be compared: a caliper and scales will give different numbers for the same person. And remember skinny fat: 33% at a BMI of 22 is not “a normal weight”; it is a reason to do strength training. Regarding waist-to-height ratio — it is a simpler and more useful indicator.
Mistakes
- Weigh yourself on smart scales in the evening and after a workout
- Compare caliper readings with scales
- Measure your waist while pulling in your stomach
- Trust one number instead of the three-month trend
- Aim for 15%
Frequently asked questions
Are smart scales worth buying?
If you already have them, use them in the morning under the same conditions and watch the trend. Buying them just for the percentage — no: a tape measure does the same thing for free.
Is DEXA worth it?
Once every six months, if you want to know the exact muscle and bone mass by region. For weight loss — excessive.
What percentage should be the goal?
For health — keep your waist-to-height ratio below 0.5. For appearance — 22-26% looks toned for most women. Below 20% — only for athletic goals and with menstrual-cycle monitoring.
